What's Actually Happening at 3AM

Your sleep isn't broken. What you're experiencing has a name: maintenance insomnia — the inability to stay asleep through the night. And the reason it clusters around 3am isn't random.

Around midnight to 3am, your body goes through what's called the "low point of the circadian rhythm." Cortisol — your primary stress hormone — hits its lowest daily level. Body temperature drops to its minimum. Melatonin peaks. This is the deepest part of your sleep architecture, and for most people, it's also when sleep is most stable.

But here's the catch: after 3am, your body begins the transition toward wakefulness. Cortisol starts climbing. Your body temperature starts rising. Melatonin drops. The sleep pressure from the first part of the night has dissipated. If anything is slightly off — blood sugar, stress, room temperature, alcohol in your system — you're more likely to fully wake up here than at any other point in the night.

2. Alcohol

Alcohol helps you fall asleep faster, but it fundamentally disrupts sleep architecture. It suppresses REM, raises body temperature, and — crucially — its metabolism causes blood sugar instability 3–5 hours later. If you drink in the evening, a 3am wake-up is a predictable side effect, not a bug.

3. Elevated Evening Cortisol

Your body needs a cortisol drop to initiate deep sleep. You can support this by:

  • Stopping screens 60 minutes before bed (blue light disrupts melatonin and keeps cortisol elevated)
  • Doing 10–15 minutes of slow breathing (box breathing or 4-7-8) 30 minutes before sleep — this directly stimulates the vagus nerve and lowers cortisol
  • Avoiding caffeine after 2pm (cortisol doesn't just come from coffee — caffeine elevates cortisol systemically)

Keep your room cool

Body temperature naturally drops at night. If your room is warm (above 70°F / 21°C), your body fights this process, making the 3am transition more disruptive. The ideal sleep temperature is 65–68°F (18–20°C).

Don't clock-watch at 3am

One of the worst things you can do when you wake at 3am is look at your phone or clock. It triggers anxiety about not sleeping — which elevates cortisol — which makes it harder to fall back asleep.
